Knock On The Knee, Feels Sore On Standing Since Moving The Knee Cap, Occasional Crunch Feeling. Remedy?

I knocked my knee a about 3 weeks back during Tough Mudder, it was sore like a bruise for a week, but I was still able to exercise, then about a week ago i moved my knee cap around before bed and the next day and days since its been quite sore when I go to stand up. Its fine when I sit down, I can walk, but down hill and stairs is hurts a bit, there is kind of a click/crunch kind of feeling sometimes when I stand up.

Hello and welcome to HCM
First of all you require a MRI of the knee.
The symptoms that you have mentioned indicate that there is injury to one of the structures in the knee joint known as cruciate ligaments.
The knee joint has various ligaments. There are a pair of ligaments, anterior cruciate ligament runs from front to backward; posterior cruciate ligament that runs from back to front. It is attached to the femur (thigh bone) and the tibia (leg bone).
These are a pair of circular cartilages on the tibia (leg bone). These cartilages act as a cushion during movement of the knee joint.
According to the symptoms there is injury to the cruciate ligaments.

The management includes phsiotherapy and arthroscopic correction of the tear.
